Get my weekly mileage in the 35-40 range.

Long-Term Running Goals:

I guess at this point I just want to keep running for fitness and weight control.

Personal:

I was born in Moscow, Russia in '68, where I started running sprint events in '83. I moved to the US (NYC area) in '91 and didn't run again till '96 when I discovered road racing scene. I was hooked after my first 5K race. I had another break in running from '01-'04 and decided to seriously get back into it in August of '05. I'm married and have 16 year old daughter. I have moved to London in August '06, will probably stay here for a few years.

This was 20K, not half marathon (no entry for 20K in this log). I felt great and had a very good race, my winter training definitely paid off. Mile markers were all screwed up, so they were useless, I ran by feel. First 5K was 24:51, 10K was 49:10. That makes last 10K 46:24. This is a new PR by a minute. My last PR was set on the same course in 1998! It's nice to know that even though I'm 8 years older, I can still set PRs.

Maria - welcome to the blog. You have plenty of speed to be a world-class distance runner. I think at this point you need to focus on two things - wake up your teenager speed, and build endurance by running high mileage. I think 2:40 is very realistic for you in the marathon, maybe even faster, but you need to run 90-100 miles a week consistently for a couple of years before it happens. Do not worry about age - Pozdnyakova PR-ed in the marathon at the age of 47.

I believe I remember coach Gavrilov - what I remember is that he had a really loud commanding voice.

From Maria on Tue, May 09, 2006 at 13:25:23

Thanks Sasha! I think that I "used to" have the speed necessary for sub-3 marathon, but that was 20 years ago. Also, I achieved that speed after years of focused sprinter training which is very different from distance training. I certainly need to up my mileage by a lot, but I have to do it slowly, unless I want to get injured. I can comfortably handle around 55 mi/week now. As long as I do it carefully and consistently, I should be able to build up to 65-70 this year. Consistency is key and I really, really try to stay on 6-7 day schedule. My plan is to get faster in the shorter distances (5-10K) first before I attempt another marathon.

When did you run your 20 K in 1:35 this year, and what kind of course was it?

Also, can you enter as much training for this year as you can remember? If you have another log, and can export the data, I can help you import it into this one.

I think recovering at 10:00 pace is just fine for you now. "Recovering" at 9:00 actually should be quite hard and would not be much of a recovery.

From Maria on Wed, May 10, 2006 at 09:38:45

I ran that 20K on March 5, this was one of my best races and a PR. I ran it coming off of 8 weeks of consistent 50-55 miles, and I felt great. The course was moderate, not flat and not too hilly, more like rolling. I ran 3 min. negative split, which never happened to me before! It was my first race of the year and I didn't really know what kind of shape I was in, so I started conservatively and ran about 49 min. for the first 10K. Then I just felt strong and kept picking up the pace and ran 46:24 for the last 10K.

Unfortunately, couple of weeks after I developed a minor achilles injury and, being paranoid as I am about injuries, I backed off and cross trained for 2 weeks on elliptical and bike. When I resumed running I found that I lost some of the fitness and only managed 46:14 in my next 10K race, and then 22:15 on a flat 5K 2 weeks ago. I should be able to run about 45:20 and 21:50 based on that 20K time, according to McMillan calculator. I have another 10K this Saturday, and I want to at least break 46, so we'll see how that goes.

I do have my training data since 1/1/06 exported from another log in the .xls format, and I'd be happy to import it here. Thanks for the offer! Just let me know the email address to send it to. It might need some manual work though (I'm not sure how to convert different workouts to the template I'm using here). Also, one feature that I found very useful in other logs, is shoe mileage counter. I didn't see it here. I actually track my shoe mileage so that I know when I need new shoes (I have several pairs that I rotate). Is it possible to add this feature? It's important to me, since I noticed that I start getting little aches and pains when my shoes have around 400 miles on them.

From Sasha Pachev on Wed, May 10, 2006 at 17:32:30

Some food for thought... Looks like you respond to mileage really well. Good luck on the 10 K.

Email the xls file to sasha at remove spam asksasha.com.

I will add custom templates that will allow you to log whatever you want when I get a free moment. In the meantime, just log your shoe mileage in the comments using some consistent format, eg. Shoe: Asics Miles: 6.2.

Well, the concert didn't end till almost 10PM, because the band teacher is retiring at the end of the year, and there were several extra numbers, speeches, etc. that were included. By the time I got home, it was too late. One more time, I see how much better it would work for me to run first thing in the morning, before work. It would be much more reliable. My goal was to break 46 min, and I was able to do that. I ran 45:51, which is the fastest time of the year for me, but still 47 seconds off of my PR. This was a fast (totally flat) course, so it's probably a good indicator of my racing fitness right now. Here are the splits: 7:16(HR 164), 7:23(173), 7:20(173), 7:27(173), 7:33(173), 7:25(176), 1:23(179). It's hard to say how much of an improvement this race was compared to 46:14 last month because this was a faster course.

I'm happy with the result, but not too happy with the way I ran the race. Contrary to the plan to start in 7:20-7:25, I found myself at the first mile marker in 7:16! I think I paid for it by not being able to speed up later. I settled into 7:20 pace on the second mile, but then all I could do was maintain the same effort, and the mile splits began to slide as I was getting more tired. I did push the last mile, but it only gave me 7:25 at that point. One thing I'm happy about compared to my 46:14 time in April is that I ran the last 0.2mi 8 seconds faster this time. I think it's because I was dueling with another woman, and we passed each other couple of times until I went into a full sprint the last 100 yards and finally passed her for good.

I was wearing my Garmin for the first time in a race, and it was interesting to see HR data. My HR stayed exactly the same from miles 2-5, which confirms my feeling that I was running the same effort, but the times were getting slower as I was getting more and more tired - this seems logical to me. I would have to increase the effort (and HR of course) to even keep the same pace. I was wondering what the max HR would be, and I got 180, but I'm not sure if it's my true max HR. I need to run some 5K's and see if it goes higher at the end.

Another interesting fact about this race was that it offered $20,000 in prize money, so a lot of Kenyans showed up, about 20-25 people. The winning time for men was 28:43 (Julius Kiptoo) and 32:00 for women (Ukraine's Tatyana Hladyr) - they won $2,500 each. The first Americans were John Henwood in 29:36 and Matt Downing in 29:39. It was cool to see so many Kenyans at a local race. One thing that is noticeable about them is how slowly they run on the warmup. No faster that 8-8:30 pace, it must be a real crawl for them (probably like 10:15 pace for me)!

Good job on the race! Unless the other course has some very serious hills, I do not think it would make more than 15 seconds of difference. So this one looks like a better performance. 10 K is an anaerobic race, so going anaerobic on hills is not as big of a deal as in a half-marathon or a marathon. Salt Lake City Classic has some brutal hills, but starts and finishes at the same elevation. I see a slowdown of 30 seconds on average compared to a flat course for most runners that do it in 33-34 minutes.

Kenyans have a unique ability to relax, something we should learn from them. Your warm-up pace is more an indication of how much adrenaline you've got going that your fitness. People exposed to regular US job stress will have more adrenaline in their system on any particular day whether they need it or not (usually when they do not need it). Kenyans that have never been exposed to our stress culture are able to keep their adrenaline down until they are half-way through the race.

When I finished, that's when I felt how sore I really was! By keeping my avg. HR around 145 I was able to go 16mi rather comfortably. Sure, I got tired towards the end, but that is to be expected when I'm running this long. There was no exhaustion which would probably hit me if I ran the 8:40 pace I used to run before I got Garmin. Maria~ I have never been a runner (Football & Rugby) until the last couple years.

What are stride workouts? guessing they help with speed? Are they something I should be doing in my training?

Thanks

From Maria on Fri, May 19, 2006 at 07:54:32

Zack - stride workouts help develop raw speed and good leg turnover. They also may help with running economy. You run them fast, but not all out. The distance varies, but I think 100-200m is the most common. If you don't have a measured stretch of the road or the track nearby, just accelerate and hold your speed for about 20 seconds and then jog easily back to the start. I try to do them twice a week year-round, just add 4-5 strides after some easy runs (although some people incorporate them in the middle their runs, that's fine too). I found it's important especially in base building phase, when most of your runs are easy and you may forget how to run fast :). Try a few strides some time and see how you feel.

From Sasha Pachev on Fri, May 19, 2006 at 11:11:51

Maria - what is your all-out 100 m speed right now?

From Maria on Fri, May 19, 2006 at 11:24:14

Sasha - I honestly have no idea. I didn't run an all out timed 100m since my college days. I guess it would be around 16 at best (which is really pathetic considering I used to be able to run 13.2!). It also depends, if I run in spikes and from the starting blocks, it would be faster than the way I run now - in heavy trainers from standing start. But these strides I'm doing now, at least on Tuesday, were done on the track, so it was accurate distance.

From Sasha Pachev on Fri, May 19, 2006 at 13:31:51

I can currently run 100 all out under the same conditions (no spikes, standing start) about 2 seconds faster than you. This would give me 1:40 advantage over 5 K if we had the same endurance, which would give you about 18:00 or faster for a 5 K. I do not have a super-endurance between 100 m and 5000 m, and in fact follow the curve of the average college track runner rather than a marathoner.

Clearly, you currently have some serious breakdown between 100 m and 5000 m. Some food for thought - your 400 PR should be about 59 seconds, not 62 with your 200 m speed. It probably correlates with your 200 m being quite a bit slower than your 2x100 PR. Unfortunately, I do not have clear answers on how to fix it.

From Maria on Fri, May 19, 2006 at 13:59:24

I think there is very poor correlation between 100m speed and 5000m speed. Otherwise elite sprinters would have the same success in distance events. But we now it's not the case - was it Jackie Joyner-Kersee who announced she is going to run marathon after retiring, only to run 18-19 min. in her first 5K? Time extrapolation from shorter to longer distances only starts to make sense from 400m up. Pure speed required in 100m doesn't have the "speed endurance" component that comes into play from 400m. My 100 and 200m PRs are actually pretty consistent, but my 400 clearly falls behind as you noticed. I should have been able to run at least 59.

As for now, I don't know how to bring the speed I once had back. I'm sure I can't run 400 now faster than 80 sec. (because I run 6x800m intervals in 3:25-3:30 with 400m jog). Perhaps distance training detrains fast twitch muscles or teaches them to operate more like slow twitch .

This is something I want to bring up in the running camp I'm going to in June. Dr. Jack Daniels will be the keynote speaker, so maybe I can ask him directly.

From Sasha Pachev on Sat, May 20, 2006 at 15:29:13

I believe it was FloJo who announced she was moving to the marathon, and she ran a 20 minute 5 K. But I do not think her performance means anything in the way of showing what somebody with good sprint speed can do with proper distance training.

I think the distance training can slightly reduce your acceleration, but it won't hurt your top speed. In some cases it might even increase it. I run twice the mileage now that I did when I was 17, and still have the same all-out speed. Paul Petersen ran his best 400 while doing about 60-70 miles a week in college, and the improvement happened after he had stopped growing. Not sure if what Gerry Lindgren is entirely true, but according to what he told me when I talked to him, he could only run a 59 second 400 until he started doing his mega-mileage. After that, he could do it in 52, and it did not make a difference if it was a regular 400, or he was kicking at the end of a 5 K. He felt the extra strength for him translated into extra speed.

At this point, I do not think improving your top speed should necessarily be a priority. Rather you should work on your speed endurance. This is where you currently have a very serious breakdown. Maybe try something like this - run 90 second quarter pace (6:00 mile) until it becomes impossible to sustain it, and then a little more. Jog until you are ready for me, repeat. The idea is to feel some serious pain and get used to it. My theory is that being a natural sprinter, you probably produce a lot of lactic acid, but have never trained to clean it up. That training is very very painful, but it does pay off.

I decided to take a day off. I ran 7 days without a break, which is unusual for me, but the main reason is that this whole week I feel a bit off. Something is going on with my throat, but it's less than full blown cold or infection, it's very mild, just kind of scratchy feeling. Some days I also feel a little achy, as if I'm getting a fever, but I don't have any fever. It's really weird, some sort of low grade thing. I'm getting worried about the race on Sunday. 15K race today. I woke up with the same scratchy throat as all week, but decided to go anyway. The course was flat with 5-6 bridges over the river that had short steep inclines. Othwerwise flat. My time was 1:11:36 and I got 2nd in F35-39, which is a rarity that happens when no one faster shows up.

I started at 7:39 pace and... got stuck there. For three miles I was running comfortably, and then it started getting harder. I found myself running alone, with a person ahead of me about 150 yards and no one close behind. Mile markers were off, but I think I slowed down to about 7:45 in the middle miles. I felt fatigue in my legs, kind of a heavy legs feeling. It may also be partially mental, I may be losing focus in those middle miles. Or afraid to push the pace as if to not die prematurely. Not sure. I took one gel at mile 7, and it seemed to help. I was able to speed up the last mile and actually had a pretty strong finish. I also recovered fast and now don't feel as worn out as I was last week after my 10K. All that makes me think I could've run faster, maybe 1:11 or slightly under. Here are the splits and HR: 7:39(153), 7:37(167), 9:31(169), 5:40(169), 6:09(168), 9:24(170), 7:46(170), 7:44(169), 7:37(171), 2:06(174). Max HR hit only 178 today.

But considering how I felt all week, it's an OK race I guess. A big PR as expected (by 4.5 minutes). I'm going to see my doctor on Friday and do some blood work and check my levels of B-12. I may need an injection (a consequence of losing 12 inches of my small intestine in a surgery 4 years ago).

Hello Maria,

Thanks for you vote of support for pregnant running.

I didn't know you could get blood work done to test your B-12 levels. I've heard of pregnant women getting it to control nasuea and I've taken vitamin supplements myself wondering if I needed more B-12.

I'm impressed with your times. I haven't ever trained at that pace. I started late as a runner....after my first child.

It does help a lot with pregnancy and I feel that I have an easier time because of it.

Ridgewood Run 5K - 22:01, 3rd in F35-39.

Today was way too hot to expect good results, so I'm happy with my time. It seems it's either I'm not 100%, or conditions are less than perfect with my races lately. It was 80F at the start and the sun beating down from clear skies. I was drenched in sweat after very easy 1.5mi warmup. Found water and drank two full cups about 20 min. before the start and then tried to stay in the shade.

When the gun went off, it took me about 9 seconds to cross the starting line mat, so I started my watch when I actually crossed it. First mile was 6:55 and I felt pretty good. Soon, however, there was a tiny hill, and after it, the pain set in and I felt my pace dropping significantly. From that point on I tried to hang in and not to slow down more. Second mile in 7:16. Not too good, but I'll take it in this weather. Third mile, I tried to set my focus on some people to pass and take my mind off the pain, but it wasn't easy. My last split for 1.1mi was 7:50 for a total of 22:01 on my watch. Official time was 22:10. I feel like this was a better effort than my 5K a month ago where I ran 22:15. I started a bit faster today and felt better longer. I need to work on my second mile.

HR recorded higher numbers than ever before, both due to effort and the heat, the max hit 186 and average was 182 I think.

When I got back into the car to go home, the car thermometer read 90F.

It seems your right on track to break 21 minutes this year. What type of speed work are you doing?

B of BS Rools out.

From Maria on Mon, May 29, 2006 at 22:09:26

Brent - I haven't been doing much of speedwork actually. My fastest running has been in racing last 3 weekends in a row. Training wise, I'm only doing fast aerobic runs once a week (around marathon pace) and maybe a second threshold workout, like 2-3x3000m with 2-3 min. jog rest.

I'm not sure I can break 21 this year, I'll be happy to get under 21:30 in the fall. I'll race 1-2 more 5Ks in June, and then try to increase my mileage for couple of months, till September. It's going to be too hot and humid here for any races in July/August. My breakthrough this year came in March after two months of sustained 50-55 mpw, so I'll try to advance my fitness again with 60-65 mpw this time.

From Sasha Pachev on Tue, May 30, 2006 at 11:49:05

Maria:

Try mileage + brutal 5 K work. Also, try racing several of them where you pick a woman (not a man because men that run your speed are less experienced/trained, and not likely to be steady) that is a bit faster than you, and try to run with her until you puke - then just hang in there. You might end up with a slower time, but next time you will be able to handle a faster pace. This does not work as well in a marathon as it does in a 5 K - while the marathon is all about comfort, the 5 K is all about pain.

I felt fine in the beginning, but when I picked up the pace after 1.5mi warmup, it felt like I was running too hard for the slow splits I was seeing. And I can't blame the weather either this time, it was cool and dry. HR was mostly around 160 on the faster portion (which is where it should be?). I did 6.1mi in 50:44 (8:19 pace). I was able to do 7:54 pace last week, although for a slightly less distance. I also got bad stomach cramps half way through that never went away till the end - that probably slowed me down somewhat. Oh well, there's always another day. Total time for the run was 1:20.

No real mystery about the heavy legs, IMO. You ran a hard, hot, and humid 5K on Monday. Could easily take you 4-5 days to recover under those conditions, especially without a rest day. You should pop out of it by this weekend.

Are you getting enough sleep, and good nutrition?

From Maria on Fri, Jun 09, 2006 at 16:43:53

I think I could get some more sleep, but it's not bad. I usually get 6.5-8 hours of sleep. Nutrition is okay too, although it certainly could be better. I take milti vitamin, vit.E,C and Selenium. I also take fish oil and garlic (to help with cholesterol). BUT: my blood test results from couple of weeks ago indicated that I have ferritin level of 22 (now I'm glad I requested this test specifically!). It is within normal range, so the doctor wasn't worried, but I think it's on the low side. My hemoglobin is 14.3 and hematocrit 41.8 which I think are fine. I'm wondering if I should start iron supplementation? I do think I'm a bit underperforming in my races so I may be a bit iron deficient. I avoid red and organ meats due to heredetary high cholesterol, so I'm not sure I'm getting enough iron from food. But I feel generally fine, so it's not a very clear case. I just read many times that women distance runners should try to keep ferritin no lower than 35. Do you have any experience with this?

Not only it is more difficult to find time to run, but my mind is not so focused on running now, and so I'm less driven. Portugal Day 5K. As I expected, it wasn't a good race for me. 22:20, no splits since there were no mile markers. The time doesn't surprise me given lack of training this week, but I feel like I wasted a great chance to run a fast time - the course is flat and fast and the weather was almost perfect, upper 50s and sunny, only a bit too windy. I was okay for 2 miles (I think they were around 7:05), and then died on the third mile into the headwind. I had no one to run with in the end, everyone I targeted ahead I eventually passed, and then there was only a group of runners more than a hundred yards away, couldn't catch them. It seems like I can only keep it together for 2 miles, either 1 and 3, or 1 and 2.

Comments
From Sasha Pachev on Tue, Jun 13, 2006 at 11:52:38

It might not actually be as bad as you think - headwind can hurt you quite a bit. The fact that you kept passing people suggests you were running strong.

Speaking long term, though - it seems like when you run 55 miles a week you get very good results, but you are not able to do it for a long time. Is that because of work/other time issues, or just health-wise?

From Maria on Tue, Jun 13, 2006 at 12:15:44

There are several reasons I'm not running 55 mi weeks, the main one being that I'm racing now, so the mileage had to come down from the base. I was very tired when I was doing 55 mi/week, and I wouldn't be able to run even 22 min. 5K on that. I ran my best 20K after tapering down from 55. The plan is to run 45 mi. week now, but because of health/work issues that hasn't been happening lately. And now, the move to London is not making it easier - huge hassle! My new plan is to keep around 45mi until mid July (my last 5K) and then raise the mileage again to 55-60 for couple of months.

The idea was to run 50 min. at marathon pace (7:55 - 8:05). Didn't happen today - 5.9mi in 50:02 - slower than marathon pace (8:28), due to bad GI cramps. Not sure what caused them today, maybe the peanut butter sandwich I had for lunch. Total run time 1:13:39. At least I got out there and put the miles in.

The start was very congested, it took me quarter mile just to speed up to my pace. That's why first mile was 7:15. The course had one long moderate hill, about quarter mile long and we had to go through it twice. Generally I felt good and strong, despite the weather. But the second time going up that hill certainly got the wind out of me and I slsowed down a lot after it. Still, considering the conditions, it was an OK race. The rain held off for my warmup, but started again when I started strides, and was a full blown mansoon in 5 minutes. It was one of my more "interesting" workouts. Was the distance your guess, or did you find a way to measure it precisely?

Some food for thought - I noticed you can hit a few 100 m strides in 17 seconds and have some room to go, but a 20 second/100 pace throws you into lactic acid over 150. I think understanding and solving this problem is a critical element to your 5 K breakthrough ( and longer distances to follow).

From Maria on Mon, Jul 03, 2006 at 12:38:11

Sasha, it's a bit of exaggeration to say that I can hit a few 100m in 17 sec. - it would be high 17s at best, and most of my strides are in 18s range when I do 10-12x100m. But I agree that extra 10 sec. of running at top speed threw me into the sea of lactic acid, and I was a bit surprised. I emailed my coach about it, too, looking for some ideas.

The distance was off of my Garmin, and the road I ran on was not a straight patch, it curved around parkng lot, so it probably added a bit to my time.

Tempo run on the roads. I didn't want to run a lot of laps on the track in fear of repetitive turns, but at the same time I was afraid I wouldn't be able to keep correct pace on the road. So, I took my Garmin and tried to pay attention to the first half mile to hopefully tune into the right pace. It worked for the most part, despite some undulations in the road which caused some pace fluctuations. I decided to do 4.5 miles and took splits: 7:34 7:30 7:36 7:34 4:35. Total 34:49 for 4.62 tempo portion (7:32 average pace) and 1:08:11 for the entire run. The skies opened up again half way through my run (and rain wasn't even in the forecast!), but it didn't bother me too much. I could do without lighting, but it wasn't too close so I was safe. Overall, I'm pretty happy with this run because I felt stronger than before and was able to hold the pace better. Trying to rest up for a 5K tomorrow. Unfortunately, we got invited to a friend's birthday party tonight. I'll have to stay away from alcohol and overeating (sometimes, both can be a challenge at Russian parties!), and I need to make sure we get home not too late, so I can get enough sleep. I still want to try and break 22 min.

From Maria on Fri, Jul 14, 2006 at 13:32:05

It wasn't too bad - I told everyone I'm racing the next morning, and only drank the minimum required amount not to insult the hosts :). That also meant I automatically became designated driver for the night :). I made a wise decision to stay away from sangria, because later I found out it was mixed with brandy! I certainly didn't need that. I also managed not to eat too much, so all in all, it was a success.

YMCA 5K. I ran the worst time of the season, although not by much (22:24). I got 3rd in F35-39, but it didn't mask my disappointment. I was doing well the first 2 miles (7:03, 7:10) and then I died a horrible death on a short steep hill that just knocked the wind out of me. I couldn't recover, both my cardio and muscular systems going at once. My legs felt like they were full of lead, and my breathing was out of control as well. Last 1.1mi was 8:11, which means I ran third mile in about 7:25-7:30! Not sure why I hit the wall so hard. The weather was nasty (77F with 80% humidity), but I should be acclimated to it by now, it's typical for this time of year. Really not happy with this race.

I have one more 5K left next Saturday, and then I'll probably go back to base building, it has worked for me better than anything else so far.

First, courses tend to be different. You need to run the same set of courses several times to be able to interpret your times that are within 10-20 seconds of each other.

I would not call slowing down to 7:30 from 7:03 after a short steep on the third mile of a 5 K a horrible death either. However, feeling knocked out by a short steep hill adds one more missing piece to the puzzle. I think it is connected to not being able to hold good speed for more than 100 meters, and the more I think about it, the more I am inclined to believe it has something to do with the lack of strength.

Felt great today! It was a late run, I started after 9PM and it was somewhat cool and breezy, although weather.com was reporting 73F and dewpoint of 66, hardly comfortable combo. But somehow it never bothered me. I warmed up and slowly accelerated to a comfortable high-end aerobic pace. I started at about 8:10 pace, but gradually I must have dropped it, because in the end, I did 5.65 mi in 44:56 (7:57 pace). I think I felt so good because I didn't try to always run the same pace regardless of the terrain. I think I have a tendency to push too hard on these runs, and I'm more tired by the end that I should be. Today I kind of went with the flow and tried to run the same effort, rather than the same pace, and the result was more relaxed (but not slower!) run. Total run time 1:11:10.

3.000.000.000.000.000.000.003.00

very easy run on the treadmill. My last 5K race of the season is less than 12 hours away. Tomorrow is supposed to be the beginning of the heat wave here, so I'm not hoping for a good time. This is an unusual race in that it is run entirely on the airport runway at Teterboro Airport, the main executive airport in NYC area. There is a lead plane instead of a lead car. For me, it's a special race, because I used to fly out of TEB in my student pilot days. It's a different feeling running on the same runway that you used to see only from the cockpit, either accelerating for takeoff or rushing at you from below on landing! So, needless to say, it is a completely flat course, but it's not fast, because in July the weather is just too hot. Of course there is no shade and you're running directly under the sun on the pavement.

Easy MilesMarathon Pace MilesThreshold MilesVO2 Max MilesTrainer 1 MilesTrainer 2 MilesRacer MilesTotal Distance
1.000.000.003.100.000.000.004.10

So I show up at the airport at 7:30AM and it's already 75F and humid, with dewpoint of 69. On my warmup, I met couple of people from my club, who asked why I'm running, I should just walk. It was very hot when the sun would come out, and the race turned into another sweat bath. Interestingly, I saw several Kenyans and 2 Ethiopian women jogging in full warmup suits (the ladies had suits of Ethiopian national team), long pants and long sleeve jackets. That was quite amazing to see in such conditions.

Anyway, at that point it was clear to me that I will not break 22 min. today and I decided not to kill myself, run an easier first mile and focus on getting the most points for this race in the Grand Prix circuit.

I ran pretty relaxed, and there was minor congestion in the first 0.3 mi. with one runner going down right in fron of me, so I had to do an evasive maneuver in order to not fall myself. I hit first mile in 7:20 and I felt good. I kept the same pace on the second mile, which included 180 turn on the runway, and hit it in 7:09. I felt myself getting a little tighter and slowing down somewhat in the third mile, but I felt much better than in the last week's race and generally I was running strong. It was very hot under the blazing sun, and I kept catching up to and passing people, which was encouraging to me, that meant that others were slowing down and suffering at least no less than I was! No one passed me in the last 2 miles, and I must have passed about 10 people. I kicked in the last 0.2 mi and tried to pass one more guy, but he heard my breathing (it was loud :)) and sped up away from me. I ended up finishing in 22:38, the worst time of the year. Apparently, I slowed down more than I thought, but given the conditions, I think it's okay. Afterwards, I couldn't stop sweating for a good 40 min, it was incredibly humid. I made a mistake of getting back my bag right after I finished, because I needed a towel, but then I couldn't check it back in, or leave it unattended, so I couldn't run my cool down. I also couldn't put it back in my car, because due to very tight security (they required 2 forms of ID, one with picture, to enter the grounds), once you leave the race, you can't come back.

Hang in there Maria - I think you underestimate the cumulative effect of the heat and humidity on you speed. I think you can acclimatize to it SOME, but you just can't be as fast as you are potentially trained for when it's that oppressive out there. In any case, consoling or not, your times put mine to shame!

From Sasha Pachev on Tue, Jul 18, 2006 at 11:45:32

Good work. When it is hot, do not worry about times - just run for place. If you were passing people at the end, that is a sign you were running very well for the conditions.

Conditions can really throw things out of whack, even when it does not look like they should have. To evaluate your performance in such a case you should examine several consistent runners and see how you did relative to them.

Maria, I have had this experience lately myself: last Wednesday, I did a workout of 12 x 200m fast repetitions with a 200m jog recovery in which I turn the watch upside down (so I cannot see the times). The point of this is to run based on effort and then compare the outcome from week to week. It was done at 3:00PM at 98F with 46% humidity in full sun; so, by all rights (and all logic) I should have remained indoors in front of an open refrigerator;o) However, the outcome of the session was startling: I ran faster reps than the previous week and averaged almost identical recovery intervals, despite the fact that the previous session had been done near sunset in 88F, 40% humidity. The effort level for each was similar. Though I am not certain, I believe the reason for a good result last week is hydration status; and, the fact that I felt cool prior to beginning the session. Not only do I drink 6-8 oz. of water every hour on the hour, but I also drank 20 oz. three hours before the session and another 20 oz. one hour before the session. My "whiz" was clear both before AND after the session--a sign of excellent hydration.

So, I do not know if you felt good for similar reasons; but, I urge you to try this as the temps in Jersey stay high--here in Memphis, at 11:00AM, it is 100F!

From Maria on Sat, Jul 22, 2006 at 20:01:22

I don't really have a "big race" per say planned right now. Because of my move to London in 4 weeks I am not 100% sure of what races will be available to me there. Even without that, I'm trying to raise my general aerobic fitness and get a better speed in 5K-10K first, before I try another marathon. I'd like to run 3:10-3:15 in the marathon, but that requires speed I don't currently have in shorter distances. So, I'm going to build my base over next few months. Increasing mileage has worked nicely for me in the beginning of this year, so I'm counting on it again.

I go through HRM stages. It is nice to have the measurement. However, it is rather annoying that you always have to verify it against how you are feeling to try to figure out if it is accurate or not. And even when it is accurate, what does the measurement exactly mean?

So my approach to HRM now is if I happen to get one for free, I'll wear it out of curiousity, but I won't pay to have one.

I felt slow on the warmup, and was disappointed that I can't run faster in cooler weather, but when I sped up to my "booster pace" (supposed to be ~1 min. slower than 5K race pace), I could finally see the difference on my watch. My perceived effort was the same as Monday, and I ran the same exact course, but my time for 2.9mi was 22:27 today (7:44 pace) vs. 23:31 on Monday (8:06 pace). That is quite a difference! Maria, keep us up to date on your running blog. I am with Sasha on the HRM, what does it mean anyway, the only thing I pay attention to is how fast my heart rate drops from the 165 rate on intervals to about 110. It should drop in about 2 minutes for me. London, wow, tough place to run because of the cement sidewalks and cobble stones. I was in London on business for three weeks and did most of my running in Kensington park on the grass. Good luck on your training, you can now train for the London marathon. Yes, we both have the hip issues to deal with and have to be careful. B of BS Rools out. Sylvia will not get a blog, she wants running to be like a kid, it keeps her from being too obsessed. I survived a week from hell, and was able to get out for a run for the first time. As expected, I felt horrible, and heat and himidity didn't help either. Dewpoint was 70 this morning. I wanted to turn around after 3.5 miles, but when I got there I felt half way decent (=not entirely dead) so I pressed on to 4.2 mi. turn around point. Perhaps it was a mistake as I really slowed down to a crawl at the end, but I wanted to put at least 16 mi. for the week. Definitely feel some lost fitness, but hopefully I can get it back this week before I have to fly over to London next Saturday. I'll be staying one block away from Hyde Park initially, so I'm looking to run in Hyde Park and Kensigton Gardens. Total time today was 1:16:41, 9:07 pace.

Good luck getting the training in this week. A crawl is ok - beats not training.

Enjoy your running in London, pack your bad weather running gear. Keep us informed on your running and how you do in the London Marathon? Your are running the marathon? If not, sounds like a good goal?

From Maria on Mon, Aug 21, 2006 at 20:03:09

I'm not sure about London marathon. It's a ballot system to get in, so chances of getting in not that high. I could apply as "good for age" had I run a recent marathon. Women 18-49 need 3:45 to get a guaranteed spot, but I haven't run any marathons since 2001. I do think 3:45 is well within my reach now, if I train properly.

I may try 10 miles or a half first. There are tons of races in London and vicinity, I just need to get oriented and pick some of them.

Easy recovery run today, 53:02 (8:33 pace). I tried to keep the pace easy, but I still ran too fast for recovery run. My recovery pace shouldn't be faster than 9:00-9:15, but it didn't happen today. By the end I was tired again, which was totally opposite to the purpose of this run. I'll try to run slower tomorrow on my medium-long run.

I was supposed to run this yesterday and take today off, but I swapped the days due to my schedule. Ran 9.5mi today, making sure I ran really easy, and it came to 1:24:01 (8:50 pace). Still, I was tired at the end. But maybe it's normal as I am trying to build my mileage. My biggest challenge will be to stay consistent in the coming weeks after I move, and my routine will go out the door. My husband (who is already in London and started his new job) is telling me it rains every day approximately every 4 hours with various intensity - and it's only August :). I can wear waterproof clothing, but what do I do with the shoes?? I'll have to ask London runners what they do in the winter - maybe there are some waterproof socks or something... Running in water clogged shoes is very annoying and a sure way to get monster blisters.

I went running in the afternoon and the place was still very crowded. I found only 1 drinking fountain in Kensington Gardens, and I needed more fluid. I guess authorities assume people will buy water from multiple stands, but I hate carrying anything with me :(. Maybe I'll have to, because I certainly suffered from the lack of fluids today. Also, it was a warm day, around 80F (my guess on conversion, it was 24C).

What kind of GPS do you have?

From Maria on Tue, Sep 05, 2006 at 09:40:19

Sasha, I have Garmin Forerunner 305. I was concerned it won't work in the UK or that I need to download some other maps into it. I called Garmin customer service before I left US, and they told me not to worry, the unit should adjust once it picks up satellite signal, and it actually doesn't have any maps in it. This was somewhat confusing to me, because when I used it in NJ and uploaded it to Garmin training center software, it showed me my route with major roads marked, so I thought it has some maps inside. Anyway, it seems to work just fine in London. Some days it takes up to an hour to get a signal but that was the case in NJ as well. I just have to remember to turn it on before I head out the door and put it next to the window, then it usually is ready by the time I need to start my run.

From Sasha Pachev on Tue, Sep 05, 2006 at 10:23:48

Maria - the map is actually stored on the Garmin website. The unit only remembers the GPS coordinates of your path. Then once you load the path to the Garmin website, it can chart out the course.

From Maria on Tue, Sep 05, 2006 at 10:33:29

Hmm... that's not what I meant - I uploaded my info not the Garmin website, but to the training center software that comes on a CD with the unit, so it was on my local hard drive. Of course, it's possible that the software has the map stored in it... I should try uploading my London runs into the same program and see what happens.

From Sasha Pachev on Tue, Sep 05, 2006 at 10:50:49

It could also be talking with the main database via the Internet. Try disabling the Internet connection, and see if it still works.

Did my first marathon pace run in 2 weeks and had the same result as in my last 2 weeks in NJ - felt really good at a fast pace first 1.5 miles, and then died. I did 4 miles in 31:33 (7:54 pace). The overall pace is the correct pace for me, but it's deceiving, since I started at 7:30 pace and felt great, and then when I hit a slight incline with cobblestone/sand on one corner of the park, it totally broke my rhythm and I couldn't recover after that. I must have slowed down to 8:15-8:20 pace and saw my average creep up to 7:54. I have to start slower on these fast portions, but I feel so good I think I can maintain this pace for the entire 4 miles. Apparently I can't. Total time for the run was 1:16:01. It's also very warm today, 28C and a littel humid, believe it or not! Supposed to be 21C tomorrow. It gets very hot on the tube here, because there is no a/c, I can only imagine how bad it was in July when London had a heat wave!

Maybe try it on the track to see if broken rhythm is indeed the problem. I've had something like this happen to me a lot. My current working theory is that this is a nervous system overload. Try getting more sleep and reducing stress in your life (easier said than done).

How much faster did you start?

Also, it may be a good idea to see if you can find a faster training partner that will pace you through those runs.

From Maria on Tue, Sep 12, 2006 at 11:57:25

I started at 7:40 pace and it went up to 7:50 average by the end. My last mile was 8:03. However, I ran 5 mi. tempo today vs. 4 I've been doing last week, so maybe it's not too bad. I had a great run last Friday, even pace of 7:40 over 4 mi, but today was more like last Wednesday. I think I'm running these runs too fast in general, I'm supposed to run no faster than 50 sec. slower than my 5K race pace, so about 8:00 pace (unless my fitness has improved a bit). But I never have the discipline to start that slow.

As for training partners, it would be great, but I can't really work on that until I have a permanent address. We should be moving into our new rental apartment this weekend, so after that things will become more stable (including finally getting an internet connection and not having to use internet cafes all the time!).

From Sasha Pachev on Tue, Sep 12, 2006 at 12:44:52

I think going at the pace that feels right is more important than following the book. The book is written as a general guideline. After a few years of running, your body knows more than the book. Sometimes the right thing to do may not be an even split. For example, I have run many marathons and tried different strategies - aggressive vs even/negative split. I have consistently achieved better times in marathons with the aggressive strategy. Attempts at a negative split usually ended in slowing down anyway after a slower start.

Tonight the skies are supposed to open up and it should rain (heavily!) all day tomorrow. I'll have to see if I can sneak out for a run. Time today was 1:26:48 (8:38 pace). My left quad was bothering me a little today, it's been on and off for the last month. It's strange as all my injuries are usually on my right side, left leg is my "good" leg. I'm not too worried though because it's right in the middle of the quad so not a ligament issue, probably just a mild strain.

7.000.000.000.700.000.000.007.70

First run from my new home. Ran through Primrose Hill towards Regents Park and around the park. This was an exploration run, I tried to measure the perimeter of the park, but I don't think I took the most outer path possible - there are so many paths there. I tried to always stay as far to the right as possible, but I think I missed some. I was looking for a running track, as it is marked on the map, but the first time round, I ran past it and didn't see it. Second time, I found it. It's interesting - a packed gravel track without lane markings. Not a standard track for sure, in fact it looked like a sausage, long and narrow! The infield looked too narrow to me, and I remembered reading somewhere that this track is less than 440 yds, so I decided to measure it. I ran it twice, once in the first lane, and once in the second (approximately, since there are no lanes!). Both times my Garmin showed 0.24mi. Pretty close. I decided to run stride workout since I was at the track anyway. Did 8x30 sec. at a fast, but relaxed pace. I ran the straightaway and barely started to turn when 30sec. were up. Garmin showed 0.1mi on the fastest repeat, so that means the straightaway is almost 160m, and that makes turns very tight, only about 50m - not good for speedwork. There is a real, standard, athletics track in Hampstead Heath, but it's further away and I have to go through busy streets to get there. I'll explore it too soon and see how bad the run there is. It's pretty annoying to stop for lights all the time, but on the other hands I don't want to risk an injury running tight turns. For strides though, Regents Park track is just fine. Strides splits:

0.33 - 491 ft

0.34 - 498 ft

0.33 - 511 ft

0.32 - 520 ft

0.31 - 491 ft

0.31 - 498 ft

0.31 - 504 ft

0.31 - 0.1 mi

Went home back through Primrose Hill. It's also a park, although much smaller than Regents Park. It does have a very steep hill in the middle, and from the top, there are some nice views over London. The main path is way too steep, but there are many on the sides with various degrees of incline, and they would be good for hill workouts.

6.200.000.000.000.000.000.006.20

Another exploration run, this time to Hampstead Heath, another park a little over a mile from my house. I found it okay, althought it was a bit too many street crossings and stopping for cars, but not too bad. The Heath is great for running, it's very large with many paths criss crossing it, including some dirt paths. I ran on the main paved path for fear of getting lost, but in time I'll try others as well. Saw the track there - nice, full regulation track with 8 lanes, but there was a sign that it costs 2.40/day. Not too happy about that. Not sure it's if you want to use their locker rooms, or even if you just want to run on the track. Saw few people, both kids and adults jump the fence, and then saw one gate open as I ran around, so I got in and did one lap. So, I'm not sure about this payment situation. Then ran back home. Couple of times my left glute locked up for about a minute and hurt on every step. This is something new, I never had problems with this before. I hope it's not piriformis or something like that. The pain wasn't shooting down my leg, so I have no clue what it is and why would bother me on a really easy run. Anyway, I backed off the pace and it went away both times. Time was 57:00 (9:11 pace).

Today was the first day of "typical" London weather. Overcast and light rain, and forecast says the same or worse till Monday. Since I didn't run yesterday due to having to sit home all day waiting for BT engineer to come and fix our faulty phone line (turned out, there was nothing wrong with the line, just some idiot in customer service put the wrong apartment number in our address, so they activated phone line in the wrong apartment!!), not running today was out of the question.

I couldn't get a signal on my Garmin, not surprisingly in this weather. So the total distance is estimated. I ran in Regents Park. Once I did a loop of the park, I saw that my Garmin finally kicked in, so I did 0.73mi on the track in 5:07 (7:04 pace). It felt good, around 5K race pace. Then jogged home. By that time it was raining pretty hard, and I got soaked. It didn't bother me much, I can run in the rain as long as my shoes don't fill with water.

It was a good workout, I really had to push on the last 3 repeats, and I definitely felt anaerobic by that point.

I am planning to run 10K race this Sunday in Hyde Park, just to see where I am. I also picked up UK entry application for London Marathon 2007 and will apply. Today was an eventful run, but not in a good way. I started feeling slow and my HR was up (I wore HRM for a change today). Then, about 0.5 mile from the house, I tripped on the concrete tiles that line the sidewalk, and took a spill. Scraped one knee and one elbow pretty good. I probably should've gone home and wash the blood off and put some bandages, but I was already near Primrose Hill, so I just continued on. The knee continued to hurt all the way, my HR was still up despite moving very slowly, and by the time I got home I had a nasty headache on top of all that. One of those days I guess. My alarm went off correctly this time, and I left the house 1hr. 45 min. before the start. It's only 40 min. trip to Dulwich Park, but I wanted to give myself extra time. Well, the transition to National Rail took longer than I planned due to a ticket line and I missed my train by 1 minute! The problem with that is that National Rail trains run on half-hour schedule, so I had to wait 30 min. for the next one!! I made it to the race ok, but I was stressed out and there went my warmup, since I only had 10 min. before the start - barely enough time to put on my race number and retie my shoes. Oh well... the race started and I settled into a comfortably hard pace, which my Garmin said was about 7:22-7:25. Current pace on Garmin is not very accurate and can really fluctuate wildly especially with hills or even slight inclines, but the lap avg. pace is always precise, so that's what I used. This race used km markers rather than miles, so it was a bit strange, but I kept taking km. splits since that was all I had. This was a nice flat course, 3 loops around the park, some mild inclines and descents, but nothing major at all. Good PR course and the weather was good as well. Some running on sidewalks, with curbs and cobblestone stretches, but not too bad. So I have no excuse for a poor result. I started hurting right after 3km mark, and I knew then it's going to be a long day. Here are the splits:

2km - 9:10 (avg. 4:35)

3km - 13:50 (4:40)

4km - 18:37 (4:46)

5km - 23:16 (4:39)

6km - 27:59 (4:43)

7km - 32:58 (4:58)

8km - 37:30 (4:31) - this km may be short, and the previous one long.

9km - 42:18 (4:48)

10km - 47:08 (4:49)

Total distance was measured at 6.27 by Garmin, so the course might have been a bit long. Still, I thought I was in better shape. Looks like all the missed runs and reduced/inconsistent mileage brought my fitness down a notch. My last 10K was in May on a similar, even faster, course and I ran 45:54 there, so this is quite a step down. I ran regular tempo runs at 7:40-7:50 pace but they didn't make a difference. Very disappointing. I'll try another 10K on 10/29 to see if I can improve.

1 km marks should not be that strange for you :-)

I got a Garmin 305 recently (I call it The Toy), and I found it useful to set splits every 0.25 miles. Then I can really tell if it is ever off, but it has been exceptionally accurate so far.

Good idea at setting the auto split for a shorter than the 1 mile default.

After much trouble with our internet service, I'm back online. On top of that, my laptop tends to overheat and shut down at the most inappropriate moments. I'll back fill last week soon, including my disappointing 10K race.

Today I did 6 mile steady run at 7:59 pace (started at 8:07 and progressed to 7:55), sandwiched between some warmup and cooldown. Got caught in heavy rain and thunderstorms. I'm seriously thinking about investing in Gore-Tex shoes. Total time was 1:15:53.

Maria, thanks for your comments. It seems whenever I have changed climates that it does take a good long time to fully accilmate. Maybe your 10K time was just off for the day. London is a tough place to run. Good luck on your next 10K.

Ran tempo run. I adjusted my threshold pace down about 10sec/mi. based on my 10K last Sunday. I decided to take splits every mile, which I think now, was a mistake. I would do better watching overall pace on my Garmin, rather than individual miles. Warmup of about 2.4mi and I sped up to tempo pace. The goal was to run 7:50-7:40 pace. Splits:

1mi - 7:49

1.03mi - 7:45 (7:30 pace. This is where I think I got too excited seeing low 7s and pushed too hard. I paid for it in the next mile)

1.07mi - 8:24 (7:51 pace)

0.8mi - 6:09 (7:39 pace. In my tired state of mind I miscalculated that last lap can be 0.8mi instead of 0.9 since earlier splits were a bit long. Wishful thinking).

So, that gives me 30:09 for 3.9mi. (7:43 average). Jogged home very slowly 2.7 miles. Total time 1:19:08.

My left foot has been bothering me for a few days now. I suspect it has something to do with PF, although the tender spot is not at the heel, but rather at the front inner side of my arch, a little below big toe joint. It's barely noticable when I run, but I feel it a bit more when I get out of bed in the morning, which is a classic symptom of PF, of course. I'm taking Ibuprofen 400mg 3-4 times/day and rolling my foot on a frozen water bottle, and stretching my calves a lot. If it's in fact PF, it would be very frustrating. I never had it before and I haven't done anything to bring it on, no increased mileage. The only contributing factor may be that both my pairs of shoes have about 300 mi. on them. That's when I usually replace them. I have 2 new pairs sitting in our container shipping from US, but we haven't gotten it yet. It's getting to customs this weekend, so maybe we'll have it next weekend.

As you can see, I have fixed your template to track shoe mileage. Not the ideal solution, but the best I could do in 15 minutes. In a couple of months, I hope to be able to get around to doing it the right way.

From Sasha Pachev on Fri, Oct 13, 2006 at 10:27:15

The stress of moving alone, not to say anything about the decreased mileage, can very well contribute to a drop in performance. Let's hope you can recover as things settle down a bit.

Thanks for the input on the shoes. I have tried a couple of pairs on and they feel pretty bad, but they are very light (which is what counts in a race I guess). I will definitely give the shoes that you recommended a try!

Long run today, 1:53:55 (8:45 pace).I managed to stretch Regents Park loop to 3 miles so I only had to run 3 loops and then added 1 mile on the track before heading home. My foot behaved very well today, I didn't feel it at all. It may be Ibuprofen working, of course. I felt pretty good and ran steady, about 70% on dirt and grass parallel to the roads. I don't really like running on grass since it's so uneven and is harder for me, but I tried to be careful with the foot and minimize impact. It also has to be good for my weak ankles to run on uneven ground. Took one Squeezy gel at around 8 miles, just wanted to check how my body would react. I liked it a lot, it's a lot thinner and not as sweet as GU or PowerGel, so easier to take.

Did stride workout today: 3mi. warmup, 11x30sec. strides with 1-1:30 jog, and 3mi. cooldown. Total time 1:16:06.

It was the same story as before on the strides, especially towards the end - I would start feeling rapid lactic acid accumulation in my legs very soon. Once I glanced at my watch as soon as I felt it, and I was only 15 sec. into a stride. It would cause me to slow down in the second half. In the first 10-15 sec. when I felt good and ran strong, my speed was 5:05-5:10/mi. but overall speed was only 5:30-5:40 over entire 30 sec.

Looks like you've gotten into a good training rhythm. The tempos and the mileage should start paying off in a month or so, or possibly even earlier if you get good recoveries.

How hard do you push in the 1200 on the track? Did you do even splits? Did the pace feel progressively harder, or the same from the start?

From Maria on Sat, Oct 21, 2006 at 11:10:23

I pushed 1200 pretty hard. On a first 100m I saw 6:23 pace on my Garmin, but it could be off since it was just the beginning. I looked at the watch at 400 and 800, although I didn't hit the lap button, since I wanted to see when 5 min. will be up (my actual assignment was to run 5 min. at 5K pace). I saw 1:42 at 400, and 3:30 at 800. I could tell I was slowing down on the last 400, so I made sure to speed up the last 150. It was hard and getting harder, no doubt, and I think, honestly, it's a bit faster pace than I can run for 5K now.

Again, this workout was faster than identical session 4 weeks ago, by about 5-10 sec/mile, so I think I must have gained some fitness in the last few weeks.

Interesting. What is your resting HR? And what is your HR at 9:00 pace?

From Maria on Sat, Oct 28, 2006 at 04:09:18

Sasha,

my resting HR (the one you take before getting out of bed in the morning, or sitting very still for few minutes) is around 50. HR at 9:00 pace would be around 140. The max. recorded so far this year is 186 (after a very hard 5K in hot and humid conditions). When I experimented last summer with keeping my HR around 125-130, I had to run ridiculously slow pace, like 10:00-10:30. I was barely sweating.

By the way, do you ever have erratic HR readings first 5 min. of your run? My HR starts out at 210-220 and after about 5 min. starts reading correctly. I have no clue why - it's been happenning both in US and UK.

From Sasha Pachev on Tue, Oct 31, 2006 at 09:34:34

Never seen anything abnormal with my Garmin 305 other than during the first 5 miles of the St. George Marathon when it appeared to be reading somebody else's HR. Possible software bug? On the About Forerunner screen on mine it says Software Version 2.40, GPS: 2.80.

Or maybe your heart is emitting signals that confuse the HRM?

From Sasha Pachev on Tue, Oct 31, 2006 at 09:41:17

One more thought - I think high HR at slow paces may have to do with the lack of sustained mileage. Our HR range is very similar (mine is 48-174), and for me 130 is not ridiculously slow at all for an easy run - I have to be going about 6:40-6:50 unless it is really hot, in which case I might get it at 7:10-7:15. It is not uncommon for me to stay under 120 for most of my easy run until I decide to chase some imaginary runner.

From Maria on Tue, Oct 31, 2006 at 10:09:33

Maybe my HR spikes up in the beginning, I don't know, but it shouldn't be so high. Interestingly, my Garmin "about" screen says Software version 2.20, GPS: 2.40, so I have an older version. Maybe I should check on Garmin's site if there are any upgrades I can download.

You may be right about high HR at slow paces due to lack of sustained mileage. But my max. HR is 12 beats higher than yours, so all my HRs at all paces can be up to 12 beats higher, which would give me 140 at the same effort that would produce 130 for you. We'll see if my HRs drop as I keep building the mileage (although it would probably take years of high mileage to see any significant drop).

From Sasha Pachev on Tue, Oct 31, 2006 at 10:50:57

My max HR was at least 186 in 2000, probably even as high as 190. In 2004, I found myself unable to get it above 170.

Rainforest 10K. This was a good race for me. It was in Regents Park, where I train every day, so I just jogged to the start as my warmup. Checked in my bag, did some strides and some stretches. I wisely hit the bathroom early, as there was a huge line for it later. It's interesting, UK races all seem to suffer from lack of porta potties. In this race, there were none at all, only park facilities which were of course, inadequate. Another thing strange for this race, there was no clock at the finish, or anywhere else, for that matter. They didn't sound the starting horn, either. I just hit my Garmin when I crossed starting mats. At least, it was chip timed race, so hopefully, they timed everyone okay. Not sure when results will be up, but I did my own timing, so it doesn't matter much. There were km markers, but some of them were inaccurate as I found out.

My strategy was simple - go out not too fast as to not put myself in oxygen debt too early. I also wanted to have fun and positive experience, rather than suffer most of the race. I would have been happy with anything faster than 47 min. as I ran 47:08 3 weeks ago and felt miserable.

So, right after the start, I am holding back, breathing easy, tons of people pass me, but I let them all go and try to ignore them. Few minutes later I look at my Garmin, and it says I'm running 7:00 pace!! That's not what I had in mind at all! I hold back even more and manage to slow down to 7:20 pace. I'm very comfortable. First km. comes along, Garmin says 4:35, same as 3 weeks ago. I keep the same effort, second km is 4:33. From there on, I just kept the same effort, and the pace varied a bit due to some sections being slightly uphill and others slightly downhill, but generally it was very flat. The course was 3 loops so I knew what's coming next starting from the second loop. I felt very good probably until 7km, which was a huge improvement over previous race. I was getting tired gradually, but still able to maintain the same pace. Last 2km were really hard, but at that point I shifted into the finish mode and tried to speed up. There was a long finish stretch which I tried to push as hard as I could and got to 6:48 pace on it right before the finish. Since there was no clock at the finish, I only looked at my Garmin after I crossed the mats and walked out of the chute. The total time said 46:29! I'm very happy with it, and most importantly, with the way I felt during the race. It was a hard, but controlled effort almost the entire time, and much more even than previous race. 5K split was 23:11, so I slowed down only 7 sec. in the last 5K.

I also wore HR monitor, but didn't put HR data on my screen so as not to have too much information. The max. HR hit 182, and average was 171. Splits:

1km (0.62mi) - 4:36, 7:25 pace, HR 154

2km (0.61mi) - 4:33, 7:31 pace, HR 166

3km (0.67mi) - 5:04, 7:37 pace, HR 171

5km (1.22mi) - 8:57, 7:20 pace, HR 173

6km (0.63mi) - 4:47, 7:33 pace, HR 175

7km (0.74mi) - 5:29, 7:25 pace, HR 175

8km (0.53mi) - 3:59, 7:28 pace, HR 176

9km (0.60mi) - 4:30, 7:34 pace, HR 177

10km (0.64mi) - 4:30, 7:06 pace, HR 179

Afterwards, jogged back home for a cooldown. Good day today. Consistent training does pay off. Not a surprise, but it's good to be reminded once in a while. I didn't feel all that rested for this race, and my mileage is highest it's been since July, so there is no reason I can't run faster.

I warmed up for 15min, and ran 6 miles tempo, starting at 8:05 pace and ending at 7:54 for average. For the first time since I started doing these tempos couple of months ago, I felt relaxed and first 3 miles really easy. I was dropping the pace without trying and the whole effort felt only moderate, not hard as it usually does. After I finished, I had enough energy for 4x100m strides, which I'm normally too tired to do after tempos. Then jogged home 15min. Ended up doing over 9mi. instead of planned 8.

I tried today a second pair of new shoes I shipped from US - Asics Nimbus VIII, and they didn't agree with me too well. Especially my left forefoot was pretty sore by the end. It's a shame because it's a great shoe, and they made it lighter in this release. Unfortunately, sometimes they make tiny changes that can really screw it up. I had great success with previous version of Nimbus, so I'm going to give them a try some more. Adidas, on the other hand, fits perfectly!

3mi. warmup, 6 mi. in 47:17 (7:52 pace avg.), 3mi. cooldown. After warmup, sped up to 7:57 pace and ran steady for 4 miles or so, then gradually picked it up last 2 miles to get to 7:52 average. It didn't feel as easy as Wednesday's run, but I started significantly faster and kept the pace, vs. progression I did on Wednesday. Still felt strong and was able to relax and distract myself with some non-running thoughts. After I finished 6 mile segment, I did 4x100m strides on the track in the middle of my cooldown. I was pretty stiff on the first one, but better on others. First stride after running relatively slow for a long time always feels stiff and awkward. Then the body wakes up to faster running. The 5th repeat was very hard, I started really slow, but then managed to pick up the pace and bring the average down to 7:11. I realized that 3' fartlek is a lot harder than 1'. easy run today. It looked like it was going to rain any second, and sure enough, it did, about half way through my run. It started drizzling, but soon it was coming down steady. I got soaked, but at least it's still very warm - it hasn't dipped below 50F during day time yet. I'm still running in shorts, so I'll take that over freezing my butt in NJ (which I did last year at this time!).

Remembered to wear my HRM today and tried to make sure it wasn't going over 150. Managed average of 141, but I ran slow. Total time 1:01:17 (9:00 pace).

Today was a tough run. My legs were tired and the effort felt hard, even though the pace was the usual. I started at 8:07 pace and then moved down to 7:58 average over the next 4 miles. Then I timed the last mile separately, and it was 7:45. That brought the overall average to 7:55 pace. HR was 162-165, which seems a bit high, but I never wore HRM on this tempo before so I can't compare. Was supposed to do strides after the tempo, but ran out of time and had to just jog home. Did tempo intervals today for the first time since last spring. It was very, very hard. I did 4x2000m with 3' recovery jog. I was aiming to start at 9:20 and then try to speed up as I went along.

I started with 9:18 (HR 164), the second one was 9:17 (HR 171) and it was already very hard. I thought maybe I should just do 3 instead of 4. Third one was 9:24 (HR 170), and it was a bit easier, but of course I was slowing down already. There was strong headwind on one of the straightaways which wasn't helping. I was debating if I should do the last one, and eventually decided I'll start and see how it goes. Well, I started and it was going badly, I had no energy, my legs were shot and I was hurting big time. But for some reason, I didn't want to stop, probably because then I would have an incomplete workout. I guess that kept me going, although I was running very slow, 7:41 pace. I finished in 9:35 (HR 168). It was well off the intended pace, but because HR was still pretty high (about 90% of my max), I hope I still got the benefit. I think my threshold is pretty weak, but it's the first such workout in a long time, so maybe it's okay.

I went back to my logs of 7 months ago, and saw that I did similar workout (3x2000m with only 2' rec. jog) in 9:12, 9:18, 9:14. I'm obviously not at that level now.

Started off feeling so-so. The grass loop was very muddy after 2 days of rain, and I was sliding all over the place. I was spending a lot of energy avoiding water filled holes and trying to keep my balance. Couldn't get into a rhythm, so after one loop I decided it's enough. I stayed on paved loop from then on, but I had to run more loops, since it's shorter than the grass one. About 5 miles in, I started feeling better and realized that I felt better if I went a bit faster. Got into a good rhythm and went steady until 9 miles. Then I stopped for water and gel, and continued feeling strong to the end. My average pace dropped to 8:47 (from 8:54) and I ran the last mile at a good clip, I'd say around 8:35 - 8:40. Definitely better run than last week. Total time 2:03:41 (8:47 pace).

Last Friday 5K in Hyde Park. My latest attempt on the quest to break 22:00 failed yet again, but this time I got the closest to it since last May: 22:05.

My plan was to run hard from the start and hope to hang on as long as I can. It was rather windy, but I don't think it was a factor for me as I always ran either in a tight pack, or close behind someone. I didn't feel the wind in the race, but I felt it a lot on the warmup and cooldown.

First km was 4:17 (6:57 pace). HR 155 - pretty low for me at this pace. The next 2km. were 8:45 (7:02 pace), HR up to 172. Then, about 3.5-3.75km the wheels came off and I felt myself slowing down a lot. The legs went pretty numb. I latched onto a woman in front of me and tried to hang on to her, but she pulled away in the last km. Then I managed a pathetic kick in the last 200m and got back to her. She finished one second ahead of me. Last 2km in 9:02 (7:15 pace). HR averaged 177 with the max. of 182. My breathing was like I was having an asthma attack, but my max. HR hit only 182 (it was 186 in May). That's strange, I certainly felt like I gave 100%. Perhaps, lactic acid slowed me down so much that I couldn't use all the reserves of my heart? Of course, back in June it was a lot hotter, so it could've affected the max. HR. Afterwards, I could barely jog very slowly on the cooldown. The whole race felt hard, there was never a time I was running comfortably, unlike my last 10K.

Overall, I'm relatively happy with this time as it seems to be an improvement over my 10K (46:29) a month ago. This race is great for measuring progress because it's held monthly year-round on the same course (which by the way is flat).

It's a small (200 limit) no-frills race, put on by Serpentine RC - no t-shirts, no goody bags, no electronic clock, no water or food. They have staggered start, first group for people going for under 21:00, and then 2 min. later for slower runners. But it's very well marshaled, timed accurately by hand and it costs only 2GBP for club runners, and 4GBP for unattached runners like me. It sells out every single month, so I had to apply 3 weeks before to make sure I get a spot. Probably because it's on Friday lunch hour, and people working in Central London can just sneak out and run it during their lunch. I think I'll try to run it fairly regularly, and hopefully, one day I'll break 22:00.

Of course, now I'm off to Italy for the weekend and there will be no running there - it's frustrating. I put in couple of 50 mile weeks, and then I have a 35 mile week. Doesn't help my fitness, but I have to make some concessions to family. Most weekends are dominated either by my long run, or my races, or my daughter's swim meets and training. My husband is not too happy about all of this.

From Sasha Pachev on Sat, Nov 25, 2006 at 15:07:48

Good work. The training paid off. Lower max HR is often a sign of increased fitness. In 2000 I could easily hit 186 if I pushed hard enough. Now the highest I have gotten in the last three months is 174, and it required sprinting up a hill at the end of a hard tempo run. I think with a few more weeks of 50-55 miles ( maybe 9?) you'll be running 21:30.

Your husband needs to be converted to the true religion of running. If he is the average Russian man, he'll die at 59, while you have a good shot of living past 80 or even 90. That's a long time to be separated. Tell him he needs to do better than average.

From Maria on Mon, Nov 27, 2006 at 10:52:53

Thanks for the comments, Brent and Sasha. I don't think it is possible to convert my husband to running, because he already belongs to another religion - that of dancing. He is a serious Latin dancer and gets his exercise that way. It's more of anaerobic than aerobis sometimes, depending on the music tempo. When he complains that he doesn't have enough stamina to last more than half hour of continious dancing, it's my chance to jump on the aerobic exercise bandwagon. He walks on the treadmill sometimes, but will never run. If the person doesn't like something, it's very hard to make them do it, however healthy the activity might be.

I guess they close some gates after daylight hours. I didn't like the prospect of being locked in, and tracked back to the last open gate I saw, got outside and ran around park perimeter the rest of the way, which added a bit of distance. Even streets were not lit aside from car lights, so that's something to keep in mind when I have to run in the dark. very easy run today, 54:50 (9:08 pace). My Garmin was misbehaving for the second day in a row. This time, it not only lost the signal, but started counting the distance backwards!! This is the first, it showed 1.2 mi, and then 1.15, 1.04, etc. until it got to 0.84mi, at which point it regained the signal, I guess, and started incrementing the distance again. I was wondering what would happen if it went all the way down to 0? Would it go into negative territory? I wouldn't be too surprised. I hope it's just the weather that is to blame for this erratic behavior. It's been extremely cloudy and rainy this week, plus serious winds up to 25 mph. If it's not the weather, then the unit might be breaking down. I ended up with only 4.5mi on the Garmin, but I know the route I went and it was definitely 6.

Scheduled day off today. I got my rejection "Sorry" magazine from the London marathon - more or less what I expected, despite bequeathing my entry fee for an additional drawing. So, now I have several options: get a "Gold Bond" place from one of dozens of charities and be obligated to raise a lot of money (about 1500 GBP), which I don't think I can do, so I don't think I'm going this route. Or, I can run another UK marathon, there are several alternatives. Yet another option is to run one of the European spring marathons (Rotterdam, Hamburg or Prague. Paris is already full) - all of them seem pretty fast. Then hopefully I can get into London next year as "good for age", I need < 3:45 time, run in the last 2 years. If anyone knows anything about any of the marathons mentioned above, please let me know. I'm also checking marathonguide.com for feedback.

Progression run. Started with 2mi. warmup, then did 5mi. in 39:39 (7:55 pace), followed by 0.72mi. in 5:08 (7:06 pace). Cooldown 1.3mi. I felt very good today, 7:55 pace came easy, in fact I didn't believe my Garmin at first because it felt more like 8:10 pace. But it was right because the distance markers matched the watch. The 5K pace segment felt pretty hard, but still manageable. Overall, I'm pretty pleased with this workout. Total time 1:15:25. It was cold today, London entered "freezing fog" phase, which CNN highlighted today in their Heathrow nightmare story. It was around 30F when I ran. It took me couple of miles to warm up, but I was fine after that.

Did 2x10 each leg calf raises on the stairs.

Long run in and around Regents Park. It was a bit warmer than last few days, and I didn't take my gloves. My hands were freezing for about 3 miles! I started at about 9:00 pace, but soon found the pace dropping without any effort on my part. After 8 miles, I thought it would be a good idea to take a gel, so I turned into the park. To my great disappointment there was a sign that public restrooms are closed today. So I kept on running, trying to figure out what to do, and at about 9.5mi. I decided to take the gel anyway, without the water. I just didn't think I could go 16mi. without bonking. I've never done that before, but I had no choice. I thought it would be a good test to see if I would get stomach problems digesting carbs without the water. Lucky for me, Squeezy gel is thin enough that you can take it without having to wash it down with liquid. To my surprise, I didn't get any problems whatsoever with my stomach. Meanwhile, my pace kept dropping, and at 12mi. I was at 8:42 avg. Then, my Garmin decided to lose the signal, and I didn't know my pace anymore. But I was running measured loops, so it was no problem. I was just curious whether I'm slowing down towards the end or not, but I felt good. When I got home, I saw that total time was 2:23:57 (8:37 pace). So I kept dropping the pace the whole way. This run is significantly faster than my previous long runs, but I think it may have something to do with low mileage this week and a day off right before.

I did start feeling my knees, calves and hip flexors in the last 2mi, but it's perfectly normal on long runs. I also got significant swelling in my hands, which is a known issue for me on long runs. I assume it has to do with electrolyte (especially sodium) loss and body having to compensate. I am waiting for S-caps to arrive in the mail, and then I'll experiment with them. I think it should help taking 1 S-cap an hour on long runs and in the marathon itself.

easy run, 54:39 (8:48 pace). The streets were quiet, so it was very nice. I almost didn't have to stop at the intersections.

Hilly run in Primrose Hill park. Pushed the pace on 8 hills to 7:30-7:45. There were 2 hills in the loop, one medium steep that took me 1:00 to climb, and second, very steep, but short, that took 0:35 to climb. So I kept running loops accelerating on the hills. It wasn't a true fartlek, because the recovery was too long, but I felt like it was a good workout nevertheless. I did a lot of steep downhill running too, but at an easy pace. In the end, I felt tired, but not completely dead. We'll see if I have any consequences tomorrow. Total time 1:04:38.

Did 3x10 leg raises.

easy run, 52:58 (8:32 pace). No ill effects from yesterday's run, and I felt good.

I checked my statistics, and today I passed 2000 miles for the year. I'm sure this is the highest mileage I have ever reached in one year.

Travel day, going back to the US to see family and celebrate New Year with friends. I'll try to run when possible, but it will be sporadic. Don't know if I'll be able to update the blog as I'm not taking my laptop with me. I'm back on the 5th.
